Road Cycling Training Plan for Beginners: 12 Weeks

Introduction

Have you just bought your first road bike and want to make quick progress? This 12-week training plan is designed for beginners who want to build a solid foundation, improve their endurance, and gain confidence on the road.

Basic principles

  • Progressive overload: increase volume by a maximum of 10% per week
  • Recovery: one recovery week every 3-4 weeks
  • Consistency: three regular rides are better than one long weekly ride
  • Intensity: 80% of rides in zone 2 (able to hold a conversation)

The week-by-week plan

Weeks 1-3: Base building

  • 3 rides per week
  • Duration: 45 min – 1h per ride
  • Intensity: zone 1-2 (easy, able to converse easily)
  • Total volume: 2h30 – 3h per week

Weeks 4-6: Development

  • 3-4 rides per week
  • Duration: 1h – 1h30 per ride
